1K Repeats – The Powerhouse of Running Workouts
If I could give only one interval workout to every runner and hybrid athlete, it would be 1K repeats. They are the powerhouse of running workouts. From 5K to the marathon, and even for Hyrox competitors, these intervals build speed, strength, endurance, and mental resilience in one session.
A kilometer is the perfect distance. It takes most athletes 3–5 minutes, long enough to stress the aerobic system but short enough to run with quality. You can tailor the pace to match any goal: 5K sharpening, half marathon rhythm, marathon strength, or for Hyrox athletes, the perfect blend of aerobic efficiency and sustained intensity.
Hyrox demands repeated runs under fatigue, broken up by strength stations. That’s exactly what 1K repeats replicate: sustained efforts at pace, separated by recoveries that mimic the natural stop & start rhythm of competition.
Recovery Shapes the Session
The recovery you choose transforms the workout:
Short recoveries (60–90 sec): These sharpen speed endurance. Great for runners closing out a race and for Hyrox athletes learning to sustain pace with limited recovery.
Longer recoveries (2–3 min): These let you run faster, focusing on speed. Runners use them for 5K and 10K prep. Hyrox athletes can push aerobic capacity here without breaking form.
Active recoveries (400m jog): These keep the heart rate elevated and mimic the constant motion of marathon training or a Hyrox race where downtime is rare.
Volume Decides the Load
The number of reps shifts the focus:
4–6 reps: A sharp, focused session. Perfect pre-race for 5K runners or Hyrox athletes building top-end speed.
7–10 reps: Strong aerobic development. Excellent for half marathon prep and mid-season Hyrox training.
12+ reps: A big endurance session. Marathoners benefit most, but Hyrox athletes looking to dominate longer runs can also adapt this style.
The beauty is that both a 5K runner and a Hyrox athlete can run 1K repeats on the same day — just at different paces and with different recoveries.
Mental Edge
A kilometer feels manageable. You know where it ends, and you always have another rep in you. That’s powerful psychologically. For Hyrox athletes, this mirrors the grind of event day: station after station, each manageable, but demanding commitment to keep pushing. For runners, it’s the confidence that you can handle sustained pace under fatigue.
How I Prescribe 1K Repeats
5K/10K: 6×1K at race pace with 2 minutes recovery, shortening rests over time.
Half Marathon: 8-10×1K at slightly faster than race pace with 90 seconds jog recovery.
Marathon: 10-12×1K at marathon pace with 60 seconds jog recovery.
Hyrox: 8-10×1K at controlled threshold pace with 90 seconds active recovery. This builds the exact mix of speed endurance and aerobic efficiency needed to run hard between stations.

1K repeats work because they’re flexible, measurable, and brutally effective. Runners can adapt them for speed, endurance, or strength. Hyrox athletes can use them to mimic race-day demands. Few sessions tick so many boxes, and that’s why I call them the powerhouse of running workouts.
