A BBQ can actually be a great opportunity to eat a balanced meal that supports your running, you just need to think beyond the traditional idea of what belongs on the grill. When many people picture a BBQ, they immediately think of burgers, hot dogs, sausages, white bread rolls, and plenty of sauces. There is nothing wrong with enjoying these foods occasionally, but the traditional BBQ plate is not always the best choice when you are trying to support your running.

A plate loaded with greasy burgers, processed meats, heavy sauces, and refined bread can leave you feeling sluggish, especially if you usually follow a cleaner, more balanced way of eating. High-fat foods can also be harder to digest and may upset your stomach, which is the last thing you want if you have a run planned later that day or the next morning.

The typical burger roll can also be an issue for some runners. White bread rolls are often low in fibre and nutrients, and for some people they can leave you feeling bloated or overly full without providing the quality fuel your body needs. While you do need your carbs, choosing better sources can help you feel energised rather than weighed down.

When it comes to BBQ food for runners, it’s not about eating less, avoiding certain foods completely, or just avoiding BBQs altogether. It is about thinking beyond the basic burgers and hot dogs and creating alternative BBQ food for runners that supports training, fuels your runs, and helps with recovery, while still allowing you to enjoy everything that makes a BBQ great.

What should you pile on your plate at the BBQ? Lets look at what nutrition your body actually needs. In general we all need a combination of carbohydrates, protein, healthy fats, vitamins, minerals, and plenty of fluids.

Protein helps repair and rebuild muscle after running, especially after longer runs, harder sessions, or strength training. At a BBQ, this does not have to mean a processed sausage or a greasy burger. Think grilled chicken skewers, lean homemade burgers, grilled prawns, salmon, tuna steaks, white fish, eggs, tofu, or bean-based burgers. These options provide quality protein while being easier for your body to use for recovery.

Carbohydrates are your main fuel source for running, helping restore glycogen stores so your muscles are ready for your next session. Instead of relying only on a white burger roll, add more nutrient-rich carbohydrate options such as wholegrain rolls, sweet potatoes cooked on the grill, corn on the cob, quinoa salads, couscous, roasted potatoes, or wholegrain wraps. These options can provide longer-lasting energy while also adding more fibre and nutrients.

Healthy fats support overall health, hormone function, and inflammation management. Instead of getting most of your fats from processed meats, cheese, and creamy sauces, include options such as avocado, olive oil-based dressings, nuts, seeds, olives, or oily fish like salmon. These add flavour and help create a more balanced meal.

Vitamins, minerals, and antioxidants help support your immune system and help your body handle the demands of regular training. This is where adding colour to your BBQ plate makes a big difference. Fill your plate with grilled vegetables and leafy salads. These foods add fibre and nutrients that you simply will not get from a plate dominated by processed meats and refined bread.

A runner-friendly BBQ is not about making your meal boring or restrictive. In fact, ideal BBQ food for runners is often much more exciting, with more colour, texture, variety, and flavour. 

Think Colour On Your Plate

A drizzle of good quality olive oil and balsamic vinegar can instantly lift a salad, or you can mix olive oil with lemon juice, fresh herbs, garlic, yoghurt, or a little seasoning to create a dressing full of flavour without drowning your salad in unnecessary calories.

In a clean jar, add 3 parts oil to 1 part vinegar, then add flavourings, garlic, herbs, mustard, chilli… and shake. That’s it. Simple!

Beyond Burgers and Dogs

A BBQ does not need to revolve around burgers and sausages. There are so many options that are just as easy to prepare and much more supportive of your running.

Grilled prawns are a fantastic option. They cook quickly, provide quality protein, and work brilliantly with fresh herbs, garlic, lemon, or spices. Salmon, tuna steaks, sea bass, or other fish options provide protein and, depending on the type, healthy omega-3 fats that support overall health.

Chicken skewers with vegetables are another simple option. Marinate chicken with yoghurt, lemon, garlic, and herbs and add colourful vegetables.

If you love burgers, you do not need to remove them from your BBQ. Just upgrade them. Try making your own burgers using leaner cuts of meat, turkey, chicken, fish, or plant-based options using beans, lentils, or vegetables. Homemade burgers allow you to control the ingredients and add more flavour and nutrition.

You can also rethink the roll. Wholegrain buns, seeded rolls, wraps, or even serving your burger with a large salad can increase fibre and improve the overall balance of your meal.

Hydrate Wisely

Sitting outside and enjoying a drink with friends is what makes a BBQ feel like summer, especially if you live somewhere where those perfect BBQ evenings do not come around too often.

As a runner, you do not need to avoid alcohol completely or feel like you cannot enjoy these moments. It is about balance and being aware of how it fits into your training and recovery. Alcohol can affect hydration, sleep quality, and your body’s ability to recover, so if you have a long run, hard session, or race coming up, it is worth considering how much you drink and when.

Make sure you are also drinking enough water alongside your meal, especially if you have been outside in the heat. Alternating alcoholic drinks with water, choosing lighter options, or enjoying a lower-alcohol drink can help you stay better hydrated while still being part of the occasion.

The same balance applies to everything on the BBQ. You do not need to choose between being social and your running. A BBQ with quality food, plenty of colour, good hydration, and a few treats can still be a great meal that leaves you feeling good the next day.
